5K run - how to prepare? Training plan, time and results.

If you’re reading this, you’ve probably already decided that you want to take on this distance. Now all you need is a dose of motivation, a bit of inspiration, and a solid plan with practical training tips. Sounds right? Then let’s not drag it out and get straight to the point.

Want to start running 5K? Check out a handful of valuable tips and pointers, and as a sporty bonus - a ready-made training plan for beginner runners.

Running 5 kilometers - what is worth knowing?

A 5K run is classified as one of the so-called fast road long-distance races. Why? Because on the one hand, it requires endurance that lets you maintain a fairly steady pace over the whole distance. On the other hand, it is relatively short (lasting 15 - 45 minutes), which means you do not have to conserve energy quite as much during this effort. Especially when compared with half marathons or marathons.

Important: although it may sound a little strange - in sports terminology, a 5K run is NOT the same as a 5,000-meter run. The first is a road race, usually held in specific cities. The second takes place on a track in an indoor arena or at a stadium and is run over a set number of laps (12.5 for a stadium and 25 for an indoor track).

How to prepare for a 5K run?

If this is your first “encounter” with this kind of discipline - start slowly and with shorter distances. Jumping straight into 5,000 meters may discourage you from further training and may even end in more or less serious injuries.

Set aside at least 3 days a week in your schedule when you can make time for training. For example: Monday, Wednesday and Friday, or Tuesday, Thursday and Saturday. What matters is that there is at least 1 rest day between your training days for recovery and regeneration.

The beginnings of your running journey will not require huge sacrifices on your part. Basically, about 60 minutes of training will be enough.

How long should 5K training sessions last?

The good news is that running 5 kilometers is one of the easiest distances many people choose when starting their sports journey.

If your activity level so far has been exactly zero - you will probably need about 4 - 8 weeks to prepare for your first race in which you cover 5K.

5K training plan for beginners

Wondering where to start? Below you will find a sample training plan. We divided it into four 2-week periods.

Weeks 1 and 2:

  • Day 1: 15 - 30 minutes of easy running or run-walk (switch to walking if the effort feels too intense)
  • Rest
  • Day 2: 1 - 3 minutes of running + 1 - 3 minutes of run-walk (alternate at least 10 times)
  • Rest
  • Day 3: 3 - 5 minutes of running + 3 - 5 minutes of run-walk (alternate at least 6 times), then finish with 5 - 10 minutes of easy running or run-walk
  • Rest

Weeks 3 and 4:

  • Day 1: 20 - 40 minutes of running or run-walk (switch to walking if the effort feels too intense)
  • Rest
  • Day 2: 2 - 4 minutes of running + 2 - 3 minutes of run-walk (alternate at least 10 times)
  • Rest
  • Day 3: 4 - 6 minutes of running + 4 - 6 minutes of run-walk (alternate at least 6 times), then finish with 5 - 15 minutes of running or run-walk
  • Rest

Weeks 5 and 6:

  • Day 1: 30 - 45 minutes of running or brisk run-walk (switch to walking if the effort feels too intense)
  • Rest
  • Day 2: 1 - 3 minutes of fast running + 1 minute of run-walk (alternate at least 10 times)
  • Rest
  • Day 3: 5 - 7 minutes of running + 1 - 2 minutes of run-walk (alternate at least 6 times), then finish with 15 - 20 minutes of running
  • Rest

Weeks 7 and 8:

  • Day 1: 30 - 45 minutes of running
  • Rest
  • Day 2: 1 - 3 minutes of very fast running + 1 minute of run-walk (alternate at least 10 times)
  • Rest
  • Day 3: 5 - 7 minutes of fast running + 1 minute of run-walk (alternate at least 6 times), then finish with 20 - 30 minutes of running
  • Rest

Remember that this is only a sample training plan. There are many more ways to build form and prepare for a 5K run and beyond :)!

5K run - other valuable tips

Do you think the right 5-kilometer training plan will take care of everything? You are partly right, but not entirely. Besides proper training preparation, you also need to take care of a few other important aspects. Which ones? We have listed and described them below.

  • First - diet. If up to now your menu has been dominated by fast food or other salty, sweet or fatty snacks - it is time for major changes! Choose healthy meals rich in vegetables, fruit and protein sources.
  • Second - recovery. We described it in more detail in a separate article on the SMMASH blog. If you want, feel free to read it. Here we will only emphasize that elements such as stretching, massages, rest and sleep are the FOUNDATION, not just an addition to your training.
  • Third - clothing. Match it to the season and, above all, to your preferences. Pay special attention to footwear, which must be perfectly suited to your feet and provide the right level of cushioning. But do not underestimate the rest of your outfit either. In our store, you will find a complete set of essential clothing, including pants, running shirts, and even running shorts.

What is a good 5K time?

The current world record in the road 5K is:

  • 12:49 (for men), held by Berihu Aregawi of Ethiopia.
  • 14:13 (for women), which - believe it or not… is jointly held by 2 athletes representing Kenya - Beatrice Chebet and Agnes Jebet Ngetich.

As you can see, to hold the men’s world record title, you need to run at a pace of 2:34, which gives an astonishing speed of over 23 km per hour. In the women’s case, it is only slightly slower at 2:51 min / km, which means just over 21 km/h.

So let’s come back down to earth a little and talk about this type of activity for less advanced runners. If you are just starting your sports journey and your first race at this distance is ahead of you - simply try to have fun and get as much enjoyment as possible out of every meter you cover.

When this distance becomes second nature to you - only then will the time come to beat your own records, and maybe even someone else’s. At the beginning, do not focus on results. Whether you run this distance in 15, 20, 30, 40, or maybe 60 minutes - it is of secondary, or perhaps even tertiary, importance.

What 5K time is good for an amateur?

A 5K time that can be considered good for an amateur depends on several factors. Before drawing conclusions, it is worth considering above all gender and age. It is perfectly normal that a 20-year-old runner will have an advantage over someone 20 or 30 years older (provided both have a similar training level).

To simplify, we can assume the following result ranges:

  • 30 - 35 min / 5 km (pace 6-7 min / km) is a great result for someone who is just starting out.
  • 20 - 25 min / 5 km (pace 4-5 min / km) is a good result for someone who already has a few months of training behind them.
  • Around 20 min / 5 km (pace below 4 min / km) is an excellent time for an experienced amateur runner.
  • Anything below 20 minutes / 5 km can be considered an excellent result.
